The four parts of daily energy use
TDEE is the sum of four components, and they are not equally under your control.

The surprise for most people is that NEAT is larger than exercise for anyone not training seriously. The difference between a desk job and a job on your feet can be 700 calories a day — more than most gym sessions burn. NEAT is also the component that drops silently during a diet, which is a major cause of stalls.
Choosing an activity multiplier honestly
The multiplier is the largest source of error in any TDEE estimate, because people systematically pick one level too high. Read these descriptions as written, not aspirationally.

If you work at a desk and train four times a week, you are "moderately active", not "very active". Three gym sessions on top of a sedentary week is "lightly active".
Using your TDEE
TDEE is your maintenance figure — eat this and your weight stays roughly stable. Adjust from there:
- Fat loss: subtract 10–20% (about 250–500 kcal). Slower is better for retaining muscle.
- Maintenance: eat at TDEE. Useful after a diet to let metabolism recover.
- Muscle gain: add 5–15% (about 150–400 kcal). Larger surpluses mostly add fat.
Then verify against reality. Track intake and weight for two to three weeks. If weight is stable, your true TDEE is your average intake — use that instead of the estimate. Every predictive equation is a starting hypothesis, and your own data settles it.

What is the difference between BMR and TDEE?
BMR is what you burn at complete rest — roughly two thirds of the total. TDEE adds everything else: exercise, daily movement and digestion.
TDEE is the number that matters for eating. BMR is the floor you should not eat below.
How accurate is a TDEE calculator?
Typically within 10% for most people, but the activity multiplier introduces more error than the BMR equation does. A one-level misjudgement shifts the result by 200 to 400 calories.
Treat it as a starting point, then adjust from two to three weeks of real tracking.
Does TDEE change over time?
Yes. It falls as you lose weight, because a smaller body costs less to run and NEAT tends to drop. It rises as you gain muscle or increase activity.

Should I use TDEE or track calories burned by my watch?
Use TDEE. Wrist-based trackers overestimate calorie burn by 25% to 90% depending on the activity, and eating back inflated numbers is a common reason people stall.
Trackers are useful for step counts and trends, less so for absolute calorie figures.
